
Cold Plunge: Temperature, Duration, and What Is Actually Happening
A cold plunge is a tub of cold water you sit in on purpose. That part is simple. The claims made around it are where things get muddy, so this article sticks to what a session involves, what the body does during it, and what the research does and does not show.
What a cold plunge is
There are two common types.
A chiller plunge uses a refrigeration unit to hold the water at a set temperature and run it through a filter. You set a number, the water stays there, and you can use it every day without changing the water.
An ice or inflatable plunge has no chiller. You cool it with ice or cold tap water. It costs less and is easier to move, but the temperature drifts as the ice melts and you refresh the water more often.
When comparing models, the numbers that matter are the minimum temperature the unit can reach and hold, the chiller horsepower, the filtration, the size in gallons, and how well the cover holds temperature.
Temperature and duration people actually use
A commonly used range for cold immersion is 50 to 59°F (10 to 15°C). Colder water is a stronger stimulus and a shorter tolerable time. Warmer water lets you stay in longer for the same effort.
Sessions are usually short. A few minutes is typical once you are used to it, and beginners often start with 30 to 60 seconds and build from there. Total weekly time in the research and in common practice tends to be modest, on the order of several minutes per week spread across a few sessions.
None of that is a prescription. It is the range most guidance sits inside.
What happens in the first seconds
Getting into cold water triggers the cold shock response. Your breathing speeds up, you may gasp, and your heart rate and blood pressure rise. This is a reflex, and it is the reason the first exposures feel harder than later ones and the reason cold water can be dangerous for some people (Tipton MJ, et al. Experimental Physiology. 2017;102(11):1335 to 1355. PMID 28833689).
The useful part is that this response fades with repeated exposure. Tipton and colleagues describe how a small number of cold exposures reduces the size of the cold shock response. In plain terms, it gets easier fairly quickly, and part of what a cold plunge routine builds is that adaptation itself.
The stress hormone research
The study people cite most often here put volunteers in 57°F (14°C) water for one hour and measured their blood chemistry. Cold exposure was associated with large increases in noradrenaline and dopamine, two signaling molecules involved in alertness, mood, and the stress response (Šrámek P, et al. European Journal of Applied Physiology. 2000;81(5):436 to 442. PMID 10751106).
Two cautions on that study. It used a one-hour immersion, which is far longer than a normal plunge, so the size of the change in a three-minute session is not the same. And it measured blood markers, not how people felt or performed over time. The specific figures are in the protocol guide, with the study details attached, because a number pulled out of that context is easy to misread.
Cold water and muscle soreness
Cold water immersion is popular for recovery after hard training. A Cochrane review looked at the evidence for using it to reduce delayed onset muscle soreness (Bleakley C, et al. Cochrane Database of Systematic Reviews. 2012;(2):CD008262. PMID 22336838).
The honest summary is that the review found some evidence that cold water immersion can reduce soreness after exercise, but the quality of the studies was low and many compared cold water only to doing nothing. So it is a reasonable tool for post-exercise soreness, with a modest and not fully settled evidence base behind it.
One practical note for anyone whose main training goal is building muscle: the timing of a cold plunge around strength workouts is worth reading about, as the research there is mixed. It is not a concern for endurance training or general recovery.
Safety
This section is not boilerplate. Cold water raises heart rate and blood pressure quickly.
Talk to your physician before starting cold immersion if you have a heart condition, high blood pressure, a history of arrhythmia, are pregnant, or take medication that affects heart rate or blood pressure. Do not plunge alone if you are new to it. Get out if you feel lightheaded, numb beyond the expected cold, or if your breathing does not settle after the first minute.
What the research does not establish
- It does not show that cold plunging treats, cures, or prevents any disease or medical condition.
- The stress hormone study used a one-hour immersion, not a normal plunge length.
- Claims about fat loss, immune function, and metabolism from cold exposure are, at best, early and inconsistent in humans.
- A cold plunge is a general wellness device, not medical equipment.
Where to start
Cold is one of three inputs, alongside heat and light, and the order you add them in matters. Some people do well starting all three at once. Others get further starting with light, adding cold after a few weeks, and adding heat later still. The right sequence depends on your current sleep, recovery, activity level, schedule, and how much cold and heat exposure you already have under your belt.
